Intentions vs. Expectations: How to Break Free From Threat Responses & Shame Spirals

2 min read

Sitting in my car without power for the past few days—showering at the gym, charging devices in public spaces—has been a grounding reminder: life doesn't always go according to plan. But when plans fail, how we react depends on whether we are operating from expectations or intentions.

The Psychology of Rigid Expectations

When you rely on an expectation, you lock yourself into a single acceptable outcome.

  • The Loss of Control: You rely on factors outside your influence. When something interrupts your rigid plan, you are left stranded with no viable alternatives.

  • The Biological Threat Response: When a rigid expectation fails, your brain perceives it as a direct threat. Research shows this triggers a physiological fight-or-flight threat response, which quickly spirals into frustration, downward emotional spirals, and shame.

Why Setting Intentions Preserves Resilience

Switching from expectations to intentions expands your options and protects your mental well-being.

  • Flexibility & Autonomy: An intention focuses on direction, not a singular destination. You assess what you can actually control before moving forward.

  • Adaptability Under Pressure: When unexpected roadblocks or people get in your way, an intention allows you to pivot naturally without feeling like you've failed.

How to Practice Intention-Setting Daily

Before planning your workday, career moves, or travel, run your goals through this quick evaluation checklist:

  1. Check Your Control: What aspects of this goal are 100% within your direct power?

  2. Assess Capacity & Supports: Do you have the bandwidth, mental energy, and support system available right now?

  3. Set the Intention: Focus on your approach and mindset rather than forcing one rigid outcome.

Break out of the expectation spiral and give yourself room to adapt. What are you intending to do today?
